Cold Plunge: What the Evidence Actually Says
Cold plunges are everywhere right now — tubs in gyms, barrels in backyards, a constant stream of “get in the cold” content. Before recommending it to anyone, it’s worth asking what the actual research supports and where it doesn’t.
What the research actually shows
A 2025 systematic review and meta-analysis from the University of South Australia pooled 11 randomized controlled trials and over 3,000 participants. The honest summary: cold-water immersion lowered self-reported stress, but only for about 12 hours afterward. People taking short cold showers reported better quality-of-life scores, though that effect faded within three months. One study found a 29% drop in sick-day absences among regular cold-shower users. What it didn’t find: meaningful evidence that cold plunging boosts immune function or mood — two of the most common claims. It also triggered a measurable, temporary spike in inflammation markers immediately and about an hour after exposure.
What that means in practice
A 2025 network meta-analysis of 55 trials looked specifically at dosing — what temperature and duration actually work. For muscle soreness, 10-15 minutes at 11-15°C came out on top. If the goal is jump performance or recovery of neuromuscular output, colder water (5-10°C) for the same 10-15 minutes performed better. There’s no evidence that longer or colder is automatically better — both protocols beat the extremes on either end.
The honest takeaway for a training plan: cold plunging is a tool for how you feel and, modestly, for next-day soreness — not a guaranteed performance or immunity upgrade. It’s also not free of downsides. That inflammation spike is a real physiological response, and anyone with a cardiovascular condition or other pre-existing health issue should clear it with a doctor first, not just a trainer.
